Protein · Answer

When is the best time to take whey protein?

In South Africa as elsewhere, take whey whenever it helps you reach your daily protein target: total daily intake matters far more than timing. Aim for 20–40 g per serving across 3–5 meals about 3–4 hours apart, with one serving within a few hours of training. The 30-minute anabolic window is overstated; 30–40 g of casein before bed is optional.

Whenever it fits your day and fills a protein gap. The ISSN's nutrient-timing position stand concludes that total daily protein is the main driver of muscle gain, with distribution across meals a secondary refinement. For most South African lifters, the "best" time is the one you will repeat.

Is there an anabolic window after training?

The window is much wider than 30 minutes, especially if you ate protein in the hours before training. Trommelen and colleagues (2023) found 100 g of milk protein after exercise produced a longer anabolic response over 12 hours than 25 g, which also undercuts the idea that the body can use only 20–30 g at once. A shake straight after training is convenient, not magic.

How should you spread protein across the day?

Schoenfeld and Aragon (2018) suggest about 0.4 g per kg per meal across at least four meals to reach 1.6 g/kg a day; the ISSN gives about 0.25 g/kg (roughly 20–40 g) every 3–4 hours.

SituationPractical timing
Morning training, fasted or light breakfastA shake within 1–2 hours after, with carbohydrate if you train hard again
Lunch-time or after-work trainingOne serving within a few hours either side; main meal as normal
Evening trainingPost-session serving, then optional 30–40 g casein before bed
CuttingSpread 25–40 g across 4 meals; powder helps with fullness
Older adults (anabolic resistance)Aim for the higher end of 30–40 g per meal
Endurance (long run or ride)Whey with carbohydrate after; protein supports recovery

For example, a 75 kg lifter aiming at 1.6 g/kg needs 120 g: four meals of 30 g. One scoop of whey at roughly 23 g of protein can be one of those feeds.

Should you take whey before bed?

Pre-sleep protein is optional. The ISSN says 30–40 g of casein before sleep raises overnight muscle protein synthesis and does not impair fat burning. Whey works too; casein just digests more slowly. See casein vs whey.

What does this cost?

At October 2026 prices a serving of whey costs roughly R12–R39 depending on brand (per 30 g protein comparison), so one shake a day can be sufficient if the rest comes from food. Who should check first?

If you have kidney disease, are pregnant or under 18, or take medicine, ask a doctor or dietitian before raising protein intake.
